Ask most vegans which nutrients they actively track, and B12 will come up immediately, iron and omega 3s shortly after. Iodine rarely makes the list, despite being a nutrient that plant based diets can genuinely fall short on, and one that plays an outsized role in thyroid function. It deserves considerably more attention than it typically gets in vegan nutrition conversations.
Why Iodine Matters
Iodine is essential for the production of thyroid hormones, which regulate metabolism, energy levels, and, critically, fetal and infant brain development during pregnancy and early life. Both too little and, less commonly, too much iodine can disrupt thyroid function, making it one of the nutrients where the goal is genuinely a sufficient middle range rather than simply "more is better." Why Plant Based Diets Are Vulnerable
Iodine content in plant foods depends heavily on the iodine content of the soil they were grown in, which varies enormously by region and has generally declined in many agricultural areas over recent decades due to farming practices and soil depletion. This makes plant foods an unreliable source of iodine compared to foods like dairy, eggs, and seafood, which historically served as more consistent iodine sources in many diets, partly due to iodine based sanitizers used in dairy processing and iodine's natural concentration in seawater and the marine food chain. Removing these foods without a deliberate replacement strategy can leave a genuine gap.
Sea Vegetables Are Not a Simple Fix
It might seem logical to turn to seaweed as a vegan iodine source, and some sea vegetables do contain iodine, sometimes in very large amounts. The problem is inconsistency: iodine content in seaweed varies dramatically between species and even between batches of the same species, with some types like kelp containing amounts high enough to risk excessive intake if eaten regularly in meaningful quantities. This makes seaweed an unreliable primary strategy for meeting iodine needs, since it is difficult to know from typical food labeling how much iodine a given serving actually delivers.
The More Reliable Approach: Iodized Salt
The most consistent and well studied strategy for meeting iodine needs on a plant based diet is using iodized salt in cooking, since it delivers a known, standardized amount of iodine per serving, unlike the variability seen in sea vegetables. It is worth noting that a meaningful share of salt in processed foods, including many packaged vegan products, is not iodized, so this strategy specifically requires using iodized salt in home cooking or salt added at the table rather than assuming any salt intake automatically covers iodine needs. Public health bodies including the World Health Organization have promoted salt iodization programs globally precisely because dietary iodine deficiency remains a meaningful public health issue in various regions.
Practical Steps for Vegans
A few concrete strategies can help close the iodine gap reliably:
- Use iodized salt for at least some home cooking rather than relying exclusively on non iodized sea salt or specialty salts.
- Consider a supplement containing iodine, particularly during pregnancy and breastfeeding when needs increase significantly, ideally guided by a healthcare provider.
- Treat sea vegetables as a bonus rather than a reliable primary source, given the unpredictable iodine content.
- Check multivitamin labels specifically for iodine content, since not all vegan multivitamins include it.
- Get thyroid function checked periodically through routine bloodwork if you have any symptoms of concern, such as unusual fatigue or changes in weight.

During pregnancy, even relatively mild maternal iodine deficiency has been associated in research with effects on infant cognitive development, which is part of why intake recommendations increase so notably during pregnancy and why this nutrient deserves particular attention for anyone who is pregnant or planning to become pregnant. None of these symptoms are unique to iodine deficiency, so bloodwork and a proper clinical evaluation, rather than symptom matching alone, is the appropriate way to investigate any of these signs.
How Iodine Fits Alongside Other Vegan Nutrition Priorities
Iodine tends to get less attention than B12 partly because B12 deficiency symptoms and consequences are more dramatic and more thoroughly documented in vegan specific research, while iodine deficiency research has historically focused more on general population studies in regions with poor soil iodine content rather than on vegans specifically. This does not mean iodine is less important, only that it has received comparatively less dedicated vegan focused research and public messaging. As the vegan population has grown and researchers have paid closer attention to nutrient adequacy within this specific group, iodine has increasingly been flagged as deserving a place alongside B12, vitamin D, and omega 3s in standard vegan nutrition guidance, rather than being treated as a niche or secondary concern.
Giving Iodine Its Due
Iodine does not get the same attention as B12 in vegan nutrition conversations, but the underlying concern is legitimate and worth taking seriously, particularly for anyone who is pregnant, breastfeeding, or generally avoids iodized salt in favor of specialty salts. A small, consistent habit, whether that is choosing iodized salt for cooking or including a modest iodine containing supplement, closes this gap far more reliably than hoping sea vegetables will fill it. As always, anyone with existing thyroid conditions should coordinate iodine intake specifically with their doctor, since thyroid disease can change how the body responds to iodine in either direction.
Iron, Calcium, Zinc, and Iodine: The Four Quiet Ones
B12 gets the attention because it has no plant source at all. These four are different: the food is everywhere, but absorption changes once animal products come out, and the shortfalls are silent for a long time. None of them requires a complicated plan, but all four require a deliberate one.
Iron
There are two dietary forms. Haem iron, from animal flesh, is absorbed at roughly 15 to 35 percent regardless of what else is on the plate. Non-haem iron, the only kind in plants, is absorbed at roughly 2 to 20 percent and is heavily influenced by the rest of the meal. Because of this, the Institute of Medicine set a vegetarian iron recommendation at about 1.8 times the standard figure, which puts an adult premenopausal woman near 32 mg per day and an adult man near 14 mg.
That number sounds alarming until you look at what boosts and blocks absorption, because the levers are much stronger than the arithmetic:

Calcium
Removing dairy removes the single largest calcium source in the typical American diet, and nothing replaces it by accident. Adults need around 1,000 mg per day, rising to 1,200 for women over 50 and everyone over 70.
The complication is bioavailability. Calcium from low-oxalate greens such as kale, bok choy, broccoli, and cabbage is absorbed at around 50 to 60 percent, better than milk. Calcium from high-oxalate greens such as spinach, chard, and beet greens is absorbed at close to 5 percent, so spinach is one of the great nutritional red herrings: high on paper, nearly useless in practice.
The reliable routes are fortified plant milk (around 300 mg a cup, and shake the carton, since the calcium settles), calcium-set tofu (look for calcium sulfate in the ingredients), tahini, almonds, and the low-oxalate greens. Zinc
Zinc runs into the same phytate problem as iron: the wholegrains and legumes that supply it also bind it. Recommendations for those eating no animal products are commonly set around 1.5 times the standard 8 to 11 mg, so somewhere near 12 to 16 mg.
Best sources are pumpkin seeds, hemp seeds, cashews, tofu, tempeh, lentils, chickpeas, oats, and wholegrain bread. The processing tricks that help iron help zinc too: soaking dried pulses overnight, sprouting, and choosing leavened bread over flatbread, since yeast fermentation breaks down phytate. Symptoms of a genuine shortfall include poor wound healing, hair loss, taste changes, and frequent infections, though those are non-specific enough that you should not self-diagnose from them. Iodine
This is the one people miss entirely. Iodine is needed for thyroid hormone production, adults need about 150 micrograms per day, and the two mainstream sources are dairy (it gets in via cattle feed and teat sanitiser) and iodised salt. Cut dairy and switch to sea salt or pink salt, which are usually not iodised, and intake can fall a long way without anything obvious happening for months.
In the United States, plant milks are rarely fortified with iodine, unlike in some other countries, so do not assume your oat milk covers it.
Two solutions, and they need care in opposite directions:
- Iodised salt. A quarter teaspoon supplies roughly 75 micrograms. Simple, cheap, predictable.
- Seaweed. Nori is moderate, at roughly 20 to 30 micrograms a sheet. Kelp and kombu are wildly concentrated, sometimes thousands of micrograms per gram, and highly variable batch to batch. Too much iodine causes thyroid dysfunction just as too little does, so daily kelp supplements are a genuinely bad idea.

Putting it together
A day that quietly covers all four: porridge made with fortified plant milk and pumpkin seeds; a lentil and tomato soup with wholegrain bread at lunch; tofu, broccoli, and rice for dinner; iodised salt in the cooking; a glass of fortified milk somewhere in there. No supplements beyond B12, no tracking, no thinking about it after the first fortnight.
